Three protein powder families dominate the market: whey (milk serum), casein (the other milk fraction), and plant-based (pea, rice, soy, seed). The question always comes in the same form: "Which one is the best?" The honest answer: there isn't a single best one. Each does a different job.

I'll explain what each provides and when it's worth it.

Whey: the standard of reference.

What it is: the soluble fraction of milk whey, a byproduct of cheese making. The most studied form of sports protein.

Strengths:

  • Rapid absorption (amino acids in the bloodstream within 30-60 minutes).
  • Complete amino acid profile, with high leucine content (the key amino acid for muscle synthesis).
  • Good bioavailability (the body utilizes a high percentage).
  • Neutral flavor or adaptable to many formulas.
  • Reasonable price per gram of protein in concentrates.

Weaknesses:

  • Contains lactose (1-2 g per serving in 80% concentrates).
  • Unsuitable for strict vegan or vegetarian diets that avoid dairy.
  • May cause discomfort if there is a diagnosed intolerance.

When it's for you: you train strength or regular cardio, have no lactose intolerance, and want a practical and validated tool backed by years of studies. It's the "default" for most.

Casein: the slow protein.

What it is: the other protein fraction of milk (80% of total milk protein is casein; 20% is whey). It coagulates upon contact with stomach acid and is absorbed slowly.

Strengths:

  • Gradual release of amino acids over 4-7 hours.
  • Useful before long periods without food (night, travel, fasting).
  • Increases satiety (stays in the stomach longer).
  • Same complete amino acid profile as whey.

Weaknesses:

  • Thicker texture, more difficult to dissolve.
  • Stronger or "milky" taste, not everyone likes it.
  • Also contains lactose.
  • Slightly more expensive per gram than concentrated whey.

When it's for you: you want a serving before bed, work shifts and have long periods without food, or are looking for satiety (e.g., during a cutting diet).

Useful combination: a mixed protein with whey + casein in the same powder. It gives you a quick peak (whey) and a slow decline (casein). Some brands make it; it's not essential.

Plant-based proteins: a family, not a single option.

What they are: a broad group of proteins extracted from plant sources. The most common are:

  • Pea: rich in lysine, low in methionine. Good overall profile.
  • Rice: rich in methionine, low in lysine. Complements pea protein.
  • Soy: complete amino acid profile, similar to whey.
  • Hemp, sunflower, mixed seeds: more incomplete profiles, often combined in blends.

Strengths:

  • Suitable for strict vegan and vegetarian diets.
  • Does not contain lactose or dairy.
  • Good clinical results when plant sources are combined to obtain a complete profile.
  • Better environmental sustainability per gram of protein (depending on calculation method).

Weaknesses:

  • Often lower useful concentration (60-80% in enriched powders).
  • Often a stronger taste ("earthy" in pea, "soy" in soy). Good brands mask it with flavors; regular ones don't.
  • Higher risk of heavy metals (plants absorb from the soil). Important to check analyses.
  • Often more expensive per gram of actual protein (not per container).

When it's for you: you are a strict vegan or vegetarian, have a milk allergy, or want to reduce dairy consumption for ethical or environmental reasons.

Practical differences in five questions.

1. Which absorbs faster?
Whey > casein > plant-based (variable).

2. Which has the best amino acid profile for muscle synthesis?
Whey is the "gold standard" for leucine content. Casein and soy are close. Other plant-based proteins need to be combined.

3. Which is the most economical?
Concentrated whey (clearly). Casein and soy, similar. "Premium" plant-based can be the most expensive.

4. Which has fewer ingredients?
Depends on the brand. "Natural" plant-based proteins often have few ingredients. Flavored wheys usually have 5-8. Large commercial plant-based proteins have more than wheys.

5. Which is easier to digest?
Depends on you. Whey: fast, but can cause bloating if there's lactose sensitivity. Casein: slow but heavy. Plant-based: variable, some are very gentle.

My practical recommendation.

If you have no dietary restrictions and train regularly: 80% concentrated whey. It is the tool with the best balance of cost, effectiveness, and ease of use.

If you want to supplement before night: add a serving of casein or Greek yogurt (which is also natural casein).

If you are a strict vegan or vegetarian: pea + rice blend from a brand that publishes heavy metal analyses. Soy is also a good option if you tolerate it.

If you have a normal omnivorous diet and already have a whey protein at home: you're covered. No need to complicate things.
